Getting better sleep usually comes down to 3 things: *consistency, environment, and winding down*. You don't need to do all of them at once.
Hereβs what actually works:
# # # *1. Fix your schedule*
- *Same sleep/wake time* every day, even weekends. Your body clock loves routine
- *7-9 hours* for most adults. If you need 8h and wake up at 6am, be in bed by 10pm
- *Morning light*: 10 min of sunlight within 1 hour of waking resets your clock fast
# # # *2. Build a "power down" routine - 60 min before bed*
Your brain needs a signal that work is over. Try:
1. *Dim lights* + no overhead lights
2. *No screens* or use night shift + blue light filter. TikTok/Reels keep your brain wired
3. *Same 3 steps*: shower β tea/decaf β read or stretch. Repetition = sleep cue
# # # *3. Optimize your bedroom*
Problem Fix
**Too hot** 18-22Β°C / 65-72Β°F is best. Cool room = deeper sleep
**Noise** Earplugs or white noise app/fan
**Light** Blackout curtains. Even phone LED messes with melatonin
**Mattress/pillow** If you wake up sore, this is usually it
# # # *4. Daytime habits that ruin/night sleep*
- *Caffeine*: Cut off 8 hours before bed. That 4pm coffee is still in you at midnight
- *Naps*: Keep under 30 min and before 3pm
- *Exercise*: Great for sleep, but not 2-3 hours before bed. Morning/afternoon is best
- *Heavy meals + alcohol*: Makes you fall asleep but wake up at 3am. Eat 3h before bed
# # # *5. If your mind races at night*
Do a "brain dump": write worries + to-do list on paper 1 hour before bed.
Try 4-7-8 breathing: Inhale 4s, hold 7s, exhale 8s. 4 rounds.
# # # *When to see a doctor*
Talk to a professional if for 3+ weeks you have:
- Snoring + gasping, leg jerks, or you wake up exhausted every day
- Can't sleep even with good habits
- Using sleeping pills/alcohol to sleep

*Start with 2 changes this week*: same bedtime + no phone in bedroom. Those 2 alone fix sleep for most people.
